Hydration and electrolytes are often marketed as complicated performance problems. For many everyday exercisers doing a short or moderate session in ordinary conditions, water and regular meals are enough. Longer duration, heat, high sweat rates, illness and some medical conditions can change needs.
Electrolytes are minerals with electrical charge, including sodium, potassium, chloride, magnesium and calcium. They support fluid balance, nerve signalling and muscle function. More is not automatically better: excessive fluid or electrolyte intake can be harmful.
This guide gives general education, not a personal hydration prescription. People with kidney, heart or endocrine conditions, fluid restrictions, pregnancy-related concerns or medicines affecting fluid and sodium should follow their treating team’s advice.
Begin the day normally hydrated
You do not need to “preload” with litres of water. Drink regularly with meals and in response to thirst. Pale-straw urine can be one rough sign of hydration, but supplements, foods and health conditions change colour.
Very clear urine all day is not a fitness goal. Constant forced drinking can dilute blood sodium, especially during prolonged activity.
When water is usually enough
Water is generally suitable for:
- short gym or home workouts;
- easy to moderate walking;
- typical daily activity;
- exercise under about an hour in comfortable conditions; and
- sessions where regular meals replace sodium and other nutrients.
Individual sweat and climate vary, so use thirst, comfort and post-session recovery as guides.
When electrolytes may be useful
An electrolyte drink or salty food may help during or after:
- prolonged endurance exercise;
- repeated sessions with little recovery time;
- heavy sweating;
- hot or humid conditions;
- work in heat;
- vomiting or diarrhoea under medical guidance; or
- events where replacing fluid without sodium for many hours is a concern.
The product, dose and timing depend on the situation. A brightly coloured drink is not automatically appropriate for a 20-minute walk.
Understand sweat rate
Sweat rate varies between people and conditions. Athletes sometimes estimate it by comparing body weight before and after a session while accounting for fluid consumed and urine.
This estimate can guide event planning, but it is not necessary for most casual workouts. Do not try to replace every gram of weight during exercise. Body weight can change for several reasons, and overdrinking is risky.
For long events or heavy sweaters, a sports dietitian can help interpret measurements and sodium needs.
Drink to thirst—with context
Thirst is useful for many healthy adults in ordinary conditions. It may be less reliable in some older adults, during very intense exercise, in illness or under certain medications.
Plan access to fluid when:
- routes are long or remote;
- weather is hot;
- you cannot drink for extended periods;
- you have previously finished excessively thirsty; or
- a medical professional has given specific advice.
Avoid rigid universal targets such as a fixed number of litres for everyone.
Before exercise
Drink normally through the day. If you begin noticeably thirsty or have dark urine, take a comfortable drink and allow time before starting.
Do not rapidly consume a large volume immediately before exercise. It can cause discomfort and does not better hydration.
During exercise
For a short session, keep water available and drink when thirsty. For longer or hotter activity, take smaller regular opportunities rather than waiting until severe thirst.
Know where refills are available. In remote settings, carry enough for the route and emergency delay, balancing practical load and safety.
After exercise
Resume normal drinking and eat a balanced meal or snack. Foods provide fluid and electrolytes: milk, yoghurt, fruit, vegetables, soups, grains and regular salted meals can all contribute.
After heavy sweat loss, replacing some sodium with food or an appropriate drink may help retain fluid. Avoid assuming a magnesium tablet is needed for every cramp.
What sports drinks contain
Sports drinks commonly provide water, carbohydrate and sodium. They are designed for situations where fuel and fluid are needed together, such as prolonged vigorous exercise.
For everyday activity, the carbohydrate and sodium may be unnecessary but not morally “bad.” Choose based on the session and overall diet.
Energy drinks are different: they may contain substantial caffeine and other stimulants. They are not hydration substitutes and can be risky for some people.
Electrolyte tablets and powders
Products vary widely in sodium, sugar, sweeteners and other ingredients. Check:
- serving size;
- sodium amount;
- carbohydrate content;
- caffeine or stimulants;
- allergens; and
- instructions for dilution.
Do not double-concentrate a powder. More sodium can worsen blood pressure or fluid problems in susceptible people, and high doses of some minerals cause gastrointestinal symptoms.
Signs of dehydration
Possible signs include thirst, dry mouth, reduced urine, headache, fatigue, dizziness and declining performance. These symptoms are not specific and can have other causes.
Severe confusion, collapse, inability to keep fluids down, very low urine or signs of heat illness need urgent medical attention.
Heat illness is more than dehydration
Heat exhaustion can involve heavy sweating, weakness, headache, nausea, dizziness and rapid pulse. Stop activity, move to a cooler place and begin appropriate cooling and assistance.
Heat stroke is a medical emergency and can involve altered mental state, collapse or very high body temperature. Call emergency services immediately and cool the person while waiting. Do not rely on an electrolyte drink.
Overhydration and low sodium
Exercise-associated hyponatraemia can occur when excessive fluid dilutes blood sodium, particularly during long events. Symptoms may include headache, nausea, confusion, swelling, seizures or collapse.
Do not force fluid beyond thirst for hours or use weight gain during an event as a hydration goal. Suspected hyponatraemia requires urgent medical care.
Muscle cramps
Cramps can relate to fatigue, exercise intensity, conditioning and other factors; they are not always proof of electrolyte deficiency. Stop safely, reduce intensity and gently move the muscle if comfortable.
Repeated or severe cramps, weakness, medication concerns or symptoms outside exercise deserve assessment.
A practical everyday plan
For a 30-minute home workout
Drink normally before, keep water nearby and resume normal meals.
For a 60-minute outdoor walk in warmth
Begin normally hydrated, carry water, choose a shaded route and adjust pace. Electrolytes may be unnecessary unless sweating is heavy or other factors apply.
For a two-hour vigorous event
Plan fluid, carbohydrate and sodium based on experience, conditions and professional advice. Practise the plan before event day.
For work in heat
Use workplace heat policies, access to breaks, shade and appropriate fluid. Hydration cannot make unsafe heat exposure safe.
Common questions
Is coconut water an electrolyte drink?
It contains potassium and some other electrolytes but may be lower in sodium than needed for heavy sweat replacement. Use it as a beverage, not a universal sports formula.
Do I need magnesium after exercise?
Not routinely. Deficiency and therapeutic use require context. High-dose supplements can cause diarrhoea and interact with medicines.
How much water during a workout?
There is no single amount. Duration, heat, body size, sweat and access matter. Drink according to thirst and a tested plan for longer events.
Is salt water a homemade electrolyte drink?
Incorrect concentration can be unpleasant or unsafe. Use food or a reliably formulated product when electrolyte replacement is genuinely needed.
Hydration for older adults
Thirst sensation can become less pronounced with age, and some medicines change fluid balance. Keep preferred drinks accessible and include fluid-rich foods, but do not impose large volumes. Heart and kidney conditions may require specific limits.
New confusion, falls, weakness or reduced urine can have many causes and deserve medical attention rather than an assumption that one electrolyte drink will fix them.
Hydration for children and teenagers
Young people need easy access to water, breaks and shade. Adults should adjust activity for heat and watch for symptoms. Energy drinks are not appropriate hydration products for children.
Sports-drink use depends on duration, intensity and conditions; water and ordinary food are sufficient for many activities. Parents should use paediatric or sports-dietitian advice for high-level training.
Read an electrolyte label
Compare products using the prepared serving, not only the powder scoop. Check sodium, carbohydrate, caffeine and total volume. A tablet with a small amount of several minerals may not replace the sodium lost in prolonged heavy sweating, while a high-sodium product may be unnecessary for casual use.
Avoid products with undisclosed “proprietary blends.” Athletes subject to drug testing should choose appropriately certified supplements.
Event-day hydration checklist
- Check weather and route access.
- Use a plan practised in training.
- Start normally hydrated, not overfilled.
- Carry or locate fluid.
- Include fuel and sodium when the event demands them.
- Adjust pace for heat.
- Know heat-illness and hyponatraemia warning signs.
- Continue recovery with food and fluid.
Never try a highly concentrated new product on event day.
A simple homemade food-based recovery
After an ordinary sweaty session, water plus a meal can provide what you need. Examples include a sandwich with salad and cheese or chicken, yoghurt with fruit and oats, soup with bread, or rice with tofu and vegetables.
This approach supplies carbohydrate, protein, sodium and other nutrients without needing to isolate every electrolyte.
